A calorie is a unit of energy, and the number of calories you consume versus the number you burn is the fundamental driver of your body weight. When you consume more calories than you expend, the surplus is stored as fat. When you consume fewer, your body draws on those fat stores for energy and you lose weight. This energy balance principle, while simple in theory, is affected by a complex interplay of hormones, gut microbiome composition, sleep quality, stress levels, and genetic factors that make every person's caloric needs unique.

Your Total Daily Energy Expenditure (TDEE) is the total number of calories your body burns in a day, and it has several components. Your Basal Metabolic Rate (BMR) — the energy burned just to keep you alive at rest — typically accounts for 60–70% of TDEE. The Thermic Effect of Food (TEF), the energy used to digest and process what you eat, accounts for roughly 10%. The remainder comes from physical activity, both deliberate exercise and everyday movement like walking, fidgeting, and housework. Calorie counting works best when combined with an understanding of macronutrients — protein, carbohydrates, and fat. Each gram of protein provides 4 calories, each gram of carbohydrate provides 4 calories, and each gram of fat provides 9 calories. What Are Calories and Why Do They Matter?

A calorie — technically a kilocalorie (kcal) in nutritional contexts — is a unit of energy. It represents the amount of energy required to raise the temperature of one kilogram of water by one degree Celsius. When we talk about the calories in food, we are referring to the chemical energy locked inside the bonds of carbohydrates, fats, proteins, and alcohol that your body can extract during digestion and use to fuel every biological process, from cellular repair to physical movement.

Your body uses calories in three main ways. The largest portion — typically 60–70% — goes toward your Basal Metabolic Rate (BMR): the energy needed to keep basic life functions running at complete rest, including breathing, heartbeat, hormone regulation, and maintaining body temperature. How the Mifflin-St Jeor Equation Works

Calculating calorie needs begins with estimating your Basal Metabolic Rate. Several equations have been developed over the decades for this purpose. The Harris-Benedict equation, introduced in 1919, was the standard for much of the 20th century. In 1990, Mifflin, St Jeor, and colleagues published a revised formula that proved more accurate for modern populations. The equations are as follows. For men: BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age(years) + 5. For women: BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age(years) − 161. The only difference between the two formulas is the final constant, which adjusts for the average physiological difference in metabolic rate between sexes.

To see the equation in action, consider a 30-year-old woman who weighs 65 kg and stands 165 cm tall. Substituting into the formula: BMR = 10(65) + 6.25(165) − 5(30) − 161 = 650 + 1,031.25 − 150 − 161 = approximately 1,450 calories per day. This is the number of calories her body burns just to sustain basic physiological functions — before any movement or food digestion is added.

Activity Multipliers and TDEE

BMR alone does not tell you how many calories to eat each day, because it ignores the energy you burn through movement. To arrive at your Total Daily Energy Expenditure (TDEE) — the number that actually governs your weight — you multiply your BMR by an activity factor that reflects your average daily movement level.

The standard activity multipliers are as follows: Sedentary (desk job, little or no deliberate exercise): BMR × 1.2. Lightly active (light exercise or sports 1–3 days per week): BMR × 1.375. Moderately active (moderate exercise 3–5 days per week): BMR × 1.55. Very active (hard exercise or sports 6–7 days per week): BMR × 1.725. Extra active (a physically demanding job plus intense exercise): BMR × 1.9.

Continuing the example from the previous section, the 30-year-old woman with a BMR of approximately 1,450 calories per day exercises moderately three to five days per week, placing her in the moderately active category. Her TDEE is therefore 1,450 × 1.55 = 2,248 calories per day. This is the number of calories she needs to maintain her current weight. Eating below this figure creates a deficit; eating above it creates a surplus. The activity multipliers are averages, not precise measurements, so they work best as a starting point to be adjusted based on real-world results over several weeks.

Setting Calorie Goals for Weight Loss or Gain

Once you know your TDEE, setting a calorie target for your goal is straightforward. For fat loss, a daily deficit of 500 calories is the most widely recommended starting point. Because 1 pound of body fat stores approximately 3,500 calories, a 500-calorie daily deficit creates a weekly deficit of 3,500 calories — equating to roughly 1 pound of fat loss per week. For our example woman with a TDEE of 2,248 calories, a weight-loss target would be approximately 1,748 calories per day. A more moderate deficit of 250 calories per day produces slower but often more sustainable progress.

For muscle gain and bulking, a modest calorie surplus is required to provide the extra energy and building blocks needed for muscle protein synthesis. A surplus of 250–500 calories per day is generally recommended, as it supports lean mass gain while minimising excess fat accumulation. Aggressive bulking with large surpluses tends to produce more fat gain relative to muscle, which then requires a longer cutting phase.

Safety thresholds are important to respect. Eating below 1,200 calories per day for women or 1,500 calories per day for men without medical supervision risks nutrient deficiencies, muscle loss, and metabolic adaptation. The body responds to prolonged severe restriction by reducing its metabolic rate — a phenomenon called adaptive thermogenesis — which can make further progress increasingly difficult.
