How to Calculate Your Daily Calorie Needs Accurately
Understanding how many calories you need each day is the foundation of any nutrition plan — whether you want to lose fat, build muscle, or simply maintain your current weight. BMR: The Foundation of Your Calorie Needs
Basal Metabolic Rate (BMR) is the energy your body needs at complete rest — to breathe, circulate blood, regulate temperature, and maintain organ function. It accounts for roughly 60–70% of your total daily energy expenditure. The most widely used equations are the Mifflin-St Jeor and Harris-Benedict formulas.
Mifflin-St Jeor (generally considered the most accurate): Men: BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) + 5. Women: BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) − 161.
A 30-year-old woman who is 5'5" (165 cm) and 140 lbs (63.5 kg): BMR = (10 × 63.5) + (6.25 × 165) − (5 × 30) − 161 = 635 + 1,031 − 150 − 161 = 1,355 calories per day at complete rest.
Activity Multipliers: From BMR to TDEE
Your TDEE is your BMR multiplied by an activity factor: Sedentary (desk job, little exercise): BMR × 1.2. Lightly active (light exercise 1–3 days/week): BMR × 1.375. Moderately active (moderate exercise 3–5 days/week): BMR × 1.55. Very active (hard exercise 6–7 days/week): BMR × 1.725. Extra active (physical job + hard exercise): BMR × 1.9.
For the woman in the previous example (BMR = 1,355), moderately active TDEE = 1,355 × 1.55 ≈ 2,100 calories/day. This is her maintenance intake — the calories needed to stay at 140 lbs with her current activity level.
Most people overestimate their activity level. If you sit at a desk most of the day and go to the gym 3 times per week, you're likely 'lightly active' (1.375), not 'moderately active.' Using an accurate multiplier prevents the common mistake of eating back too many exercise calories.
Setting Your Calorie Target by Goal
Fat loss: subtract 300–500 calories from TDEE for a moderate deficit. 500 calories/day below maintenance creates roughly 1 lb of fat loss per week. Avoid going below 1,200 calories (women) or 1,500 calories (men), as this risks muscle loss, nutrient deficiencies, and metabolic adaptation.
Muscle gain: add 200–300 calories above TDEE for a lean bulk (slower muscle gain, less fat accumulation) or 300–500 for a standard bulk. Protein intake (0.7–1.0 g per lb of bodyweight) is the most important nutritional variable for muscle retention and growth.
Weight maintenance: eat at your calculated TDEE. Weigh yourself weekly (same time, same conditions) and adjust based on trends. If you're gaining weight at supposed maintenance, reduce by 100–200 calories. If losing, add 100–200. Real-world TDEE requires calibration.
